Two blocks, eight weeks

Foundation (weeks 1–4): two 40–50-minute full-body sessions, machine and goblet patterns, RPE 5–6, plus the protein routine. Build (weeks 5–8): three days in an A/B/C rotation, RPE 6–7, impact progressing to step-ups, zone-2 add-on, week-4 deload.

Recovery variability is a design input

Sleep and energy check-ins drive volume — a 4/10 day drops ~40% of the sets and keeps the loads. Vasomotor-aware pacing: longer rests are fine, hydration and a fan beat 'pushing through.'

Protein is the other lever

1.6–2.0 g per kg per day, 30–40 g per meal — the per-meal amount is the whole game after 40. Tracked at every check-in; a shake on low-appetite days is a tool, not a rule.

Zone-2 for the engine

One to two conversational cyclical sessions a week — incline walk, bike, rower. Cardiac and metabolic health, never punishment cardio.
